If you're not used to much fiber, jumping straight to 30 g+ is the fast track to bloating, gas, and cramps. Your gut needs time to adapt. Ramp up gradually — roughly +5 g per week — and drink more water as you go, since fiber pulls water in to do its job. Slow and steady beats a one-day fiber binge.
The three kinds of fiber
"Fiber" isn't one thing, and a healthy day includes a mix.
Soluble fiber
Dissolves in water into a gel. It slows digestion — steadying blood sugar and helping lower LDL cholesterol — and keeps you full. Found in oats, beans, apples, citrus, psyllium, and chia.
Insoluble fiber
Doesn't dissolve. It adds bulk and speeds things through your gut, which keeps you regular and prevents constipation. Found in whole grains, wheat bran, nuts, seeds, and vegetable skins.
Resistant starch
A special starch that resists digestion and acts like fiber — a prebiotic that feeds your gut bacteria and is gentle on blood sugar. Found in beans and lentils, slightly-green bananas, and (cleverly) cooked-then-cooled potatoes, rice, and pasta.
Tip: cooking starchy foods like potatoes, rice, and pasta and then cooling them (a fridge overnight) actually creates resistant starch — so leftover potato salad or cold rice can be gut-friendlier than the fresh-cooked version.
